17. The Foundation: Sleep, Nutrition, Movement, Cold, Information Hygiene
What It Is
The basic practices for sustaining the body’s resources:
-
healthy sleep (sufficient duration, a regular schedule);
-
healthy nutrition;
-
regular physical activity;
-
cold exposure (brief exposure to cold);
-
information hygiene (limiting the destructive flow of information).
These practices are not an “add-on” to the program but its physiological foundation. Without them, everything else is energetically out of reach.
The Principle “The Foundation Determines the Ceiling”
A rule formulated by the German psychotherapist Klaus Grawe: resource activation precedes problem activation¹⁰. In plain language: until a resource has been built up in the system, working on the problem is largely futile. This is not a moral maxim but a well-supported clinical principle.
All the “higher” practices of FSF — reflection, goal-setting, group dialogue — are bounded by the body’s resources. They depend on the work of the prefrontal cortex, which in turn depends on sufficient energy supply and a balanced autonomic nervous system. If a person is chronically sleep-deprived, eats poorly, doesn’t move, and is overloaded with information noise, the effectiveness ceiling of all the other practices drops sharply.
Crosswell et al. (2024), in the Deep Rest model, describe this as a hierarchy of energy needs¹¹. The body allocates energy along a pyramid: at the bottom, responding to current threats; in the middle, preparing for future threats; at the top, restorative processes (neuroplasticity, epigenetic remodeling, deep learning). When the foundation is disrupted, the system gets stuck on the lower levels, and little energy is left for restoration.
Sleep
Slow-wave sleep supports memory consolidation and a range of restorative processes, including immune regulation; sleep more broadly is linked to autophagy (cellular “cleanup”) and to reduced neuroinflammation. This is the critical window in which the body launches its deepest restorative programs.
Chronic sleep deprivation disrupts these processes and raises the “threshold of entry” into parasympathetic dominance — that is, the Practice of Silence is markedly less effective against a background of chronic sleep loss. This is not a “weakness of the practice” but a biological ceiling: the nervous system simply cannot shift into a state of deep rest if it is chronically not recovering.
The minimal regularity for most adults: 7–9 hours of nighttime sleep, with a consistent time for going to bed and waking up. This is the primary hygienic recommendation, without which all the other practices work at half strength.
Nutrition
Healthy nutrition, for the purposes of the program, is not a diet and not an ideology. It is the maintenance of stable energy and a stable supply of the precursors the nervous system needs to work without excessive fluctuation.
Key principles supported by modern nutritional science:

adequate protein intake — protein provides the amino-acid precursors for neurotransmitters;

balanced fats, especially omega-3 fatty acids, which contribute to neuronal membrane integrity;

a minimum of sharp sugar spikes — avoiding glucose surges that destabilize the work of the prefrontal cortex;
-
adequate hydration — even moderate dehydration noticeably impairs cognitive function;
-
attention to individual tolerance — what suits one person does not suit another.
I deliberately refrain from giving detailed dietary recommendations here — that is a large topic in its own right. What matters is one thing: without minimally adequate nutrition, the practices of FSF work significantly worse, and this should be treated as a condition, not a “bonus.”
Physical Activity
Regular movement is one of the most powerful modulators of how the nervous system works. The mechanisms through which physical activity operates:

Raising BDNF (brain-derived neurotrophic factor) — the neurotrophic factor that enables neuroplasticity;

Mitochondrial biogenesis — an increase in the number and quality of mitochondria (Neufer et al., 2015), which directly raises the body’s energy resource¹²;

Cortisol regulation — moderate, regular exertion lowers the baseline level of stress hormones;
-
Sustaining autonomic flexibility — a healthy heart can switch efficiently between sympathetic and parasympathetic modes.
The minimum that delivers most of the effect: some physical activity every day — walking, swimming, home exercises. There is no “ideal” program; what matters is the regularity.
Cold Exposure
Brief exposure to cold is a form of hormesis: a controlled stress that strengthens the system’s adaptive resources. Kox et al. (2014) found that a trained voluntary-activation method — breathing combined with cold exposure — was associated with epinephrine release and an attenuated innate inflammatory response to endotoxin¹³.
The key mechanism, as I understand it: training autonomic flexibility. Regular, brief switching between sympathetic activation (the moment of cold) and parasympathetic recovery (afterward) builds the nervous system’s capacity to move quickly and efficiently between these modes. This is exactly the capacity the whole program is aiming at.
The minimally effective option: a contrast shower or a short cold dousing, done regularly. There is no need to “set records”; what’s needed is regular repetition. Contraindications (cardiovascular disease, hypertension, thyroid problems, and so on) must be taken into account.
Information Hygiene
Every informational stimulus is processed by the brain’s predictive system and influences the overall level of activation of the nervous system. An excessive, destructive, or anxiety-inducing flow of information:

sustains sympathetic dominance, negating the effects of the Practice of Silence;
-
overloads the prefrontal cortex, reducing its regulatory capacity;
-
forms negative priors — models of the world as dangerous, of people as hostile, of the future as a threat;
-
activates social comparison through social media, raising shame and anxiety.
Limiting information noise is the creation of external conditions for the same state of deep rest that the Practice of Silence creates from within. Without information hygiene, a person spends most of the morning practice “shaking off” the stress accumulated over the evening from the news feed and social media.
Concrete practices that work:

no phone in the first hour after waking and the last hour before sleep;
-
confining the news feed to specific time windows;
-
a conscious choice of information sources — prioritizing deep over reactive content;
-
periodic “information pauses” — a day, a weekend, a week without an excessive flow of information.
All Elements of the Foundation Reinforce One Another
It is important to see that sleep, nutrition, movement, cold, and information hygiene work not independently but in mutual reinforcement. Good sleep makes healthy eating easier; healthy eating sustains the energy for movement; movement improves sleep; cold exposure trains the autonomic flexibility that helps one respond more calmly to information noise; information hygiene lowers stress and improves sleep.
This is what Crosswell et al. call the “baseline of restoration” — a state in which the body’s systems have enough resources for restorative processes, including the deep work on oneself that runs through the Practice of Silence and group dialogue.
Metaphor
The foundation is not a “nice addition” but the support without which the whole building does not stand. You can raise a magnificent house, but if the foundation gives way, no beautiful architecture above will hold it up. Sleep, nutrition, movement, cold, and information hygiene are the foundation of FSF. Without them, even the deepest practices work at half strength; with them, they unfold fully.
Transition to Part IV
We have now gone through all the components of the program — individual practices, group work, the chat, case discussions, the intensive, the foundation of one’s way of life. Each solves its own task, and each has its own scientific grounding.
But the most important thing is that they work together. And the combined effect is disproportionately greater than the sum of the effects of each component taken separately. Why this is so — why the whole here is greater than the sum of its parts, which mechanisms of mutual reinforcement are at work, and why FSF as an integral program has a quality that none of its separate elements possesses — is what we take up in Part IV, “Why Together.”
